How many sets per week to build muscle? A reference table
Training volume guidelines per muscle group by experience level, ideal frequency, how to spread sets across the week and when to add or cut volume.

Volume is the number of “hard” sets (close to failure, with 1 to 3 reps in reserve) you do per muscle group per week. It is one of the main levers of muscle gain, along with progressive loading. Too little and the muscle has no reason to grow; too much and recovery cannot keep up.
Guidelines by level
| Level | Hard sets per muscle group / week | Suggested frequency | Typical session |
|---|---|---|---|
| Beginner (under 1 year) | 6 to 10 | 2 times a week | 3 to 5 sets per muscle group per session |
| Intermediate (1 to 3 years) | 10 to 16 | 2 times a week | 5 to 8 sets per muscle group per session |
| Advanced (over 3 years) | 14 to 22 | 2 to 3 times a week | 5 to 8 sets per muscle group per session |
These ranges come from common strength-training recommendations: above about 10 sets per muscle group per week, gains tend to increase on average, with diminishing returns beyond 20. They vary from person to person.
Why train each muscle twice
At equal volume, spreading sets across two sessions rather than one is often more comfortable: each session stays shorter and the last sets are better quality. A 4-day upper / lower split, like our Upper / lower split: 4 days a week, applies this principle.
How to count your sets
- Count working sets only, not warm-ups.
- A set counts toward the main muscle (for example 1 set of bench press = 1 set of chest).
- Compound lifts also count partly toward secondary muscles: the bench press also trains the triceps. No need to add everything literally.
When to add, when to cut
- Add 1 to 2 sets per muscle if your weights and reps have stalled for 3 to 4 weeks and you recover well.
- Cut if performance drops, sleep suffers or joint pain persists.
- Plan a deload week (half the sets) every 6 to 8 weeks.
Volume is not everything
At a sensible volume, progressive loading, proximity to failure, protein (1.6 to 2.2 g per kilo) and sleep matter just as much. To set your weights, estimate your max with our one-rep max (1RM) calculator. If you are starting out, a 3-session program like Muscle gain program: 3 days a week already hits the table’s guidelines.
